The Thought
Write it exactly how it sounded in your head. Don't clean it up — the raw version is the useful one.
Step 2
Just the Facts
Only what a camera would have recorded. No interpretations, no guesses about what anyone thinks, no predictions. If it's not indisputable, it doesn't go here.
Step 3
Spot the Distortion
Compare the thought to the facts. Where's the gap? Check every distortion doing work in that thought — there's usually more than one.
Step 4
Evidence Against It
What does the distorted thought conveniently ignore? Past evidence, present facts, anything real that argues the other side.
Step 5
The Rewrite
Same situation, minus the distortion. Not forced positivity — just accurate. If the honest version is still uncomfortable, that's allowed. Accurate beats comfortable.
Saved. That's one more pattern on the record instead of running in the dark.
